Which supplements actually help with sports performance?

The evidence-backed core is simple: enough total protein to support the growth and maintenance of muscle mass, creatine for repeated high-intensity efforts, and good day-to-day hydration and recovery (electrolytes, magnesium, sleep). Everything else is a useful extra on top of those fundamentals — not a replacement for them.

Should I take protein before or after training?
